Can I do this using photoshop, if not then what program? Any free one out there that can do this? Video format is avi and mov

Not sure about .MOV format, but this piece of free software will capture stills from .AVI (& others): http://www.thugsatbay.com/zweistein/

Menu: Source > Copy Source Image > Save Source Image (as .BMP)
